You have to download the firmware files from Rockwell Automation:
http://compatibility.rockwellautomation.com/Pages/MultiProductDownload.aspx?crumb=112
It will install ControlFlash and the firmware files. You would use ControlFlash to update the firmware. It's pretty straightforward. Select the product and revision you are going to update, browse to the device, update. Do not interrupt power during update, wait for it to complete.
Give it a whirl and post back with any questions.

is there 2 different verisions of control flash 32 bit and 64bit?

Not that I know of. Just a 32 bit version that works in both 32 bit and 64 bit environments.
